Lactate in Running: Friend or Enemy?

Many runners blame “lactic acid” when their legs feel:

  • Burning

  • Heavy

  • Weak

  • Difficult to move quickly

But lactate is not the enemy.

What Is Lactate?

During faster running:

  • Muscles need energy quickly

  • Lactate production increases

  • The body can reuse lactate as fuel

  • Lactate is not simply a waste product

  • It does not work alone to cause muscle fatigue

Research shows that lactate is an important fuel and signalling molecule in the body.

Why Do Your Legs Burn?

During hard exercise, several changes happen inside the muscles:

  • Energy demand increases rapidly

  • Muscle acidity and other chemical changes occur

  • Breathing becomes harder

  • Muscle power gradually decreases

  • The legs may feel burning or heavy

The burning sensation is not caused by lactate alone.

Does Lactate Cause Next-Day Soreness?

No.

  • Lactate is processed relatively quickly after exercise

  • It does not remain trapped in the muscles for days

  • Soreness appearing 24–48 hours later is known as DOMS

  • DOMS is mainly related to unfamiliar exercise
    and stress or small damage to muscle tissue

Research has found that lactate is not responsible for delayed muscle soreness.

How to Manage Lactate Smartly

  • Build endurance with regular easy running

  • Include controlled tempo or threshold training

  • Perform intervals based on your current fitness

  • Avoid making every workout a maximum effort

  • Warm up for 10–15 minutes before hard sessions

  • Cool down with easy jogging or walking

  • Replace carbohydrates, protein and fluids

  • Get enough sleep and recovery

  • Increase training intensity gradually

  • Threshold training can improve your ability
    to maintain a faster pace

  • Easy active recovery can support
    faster blood-lactate clearance

Research supports active recovery after intense running, although faster lactate clearance does not always mean faster overall recovery.

  • Lactate is not simply a harmful waste product

  • Lactate does not cause soreness several days later

  • Drinking extra water cannot instantly wash it away

  • Massage and foam rolling cannot remove all lactate

  • Hard training every day is not the best solution

  • Beginners should not copy an elite runner's intensity
